The day you're not training is not the day nothing happens. Ten minutes on the mat, a capsule with a meal, and you arrive at the next session in better shape than if you'd done nothing at all. Timing only below — how much of the supplement is on the label, and the label wins.
Ten minutes on the mat
Start with the lightest band in the set. Move slower than feels necessary — on a rest day the point is range, not effort. Nothing here should feel like training.

Minutes 1–3 · hips
Lateral walk · monster walk · glute bridge
Band above the knees. Ten steps each direction, ten forward and back, then fifteen bridges with a pause at the top.

Minutes 4–6 · shoulders
Pull-apart · overhead reach
Band around the wrists. Fifteen wide, slow pull-aparts, then ten reaches overhead and back. Stop where the range stops — don't force the last inch.

Minutes 7–10 · floor
Hold what's tight
Whatever the last session left you aware of — hips, hamstrings, chest. Thirty to sixty seconds a position, breathing the whole time. This is the part people skip and the part that does the work.
With a meal

- Same time each day, training or not. A daily capsule that only gets taken on gym days isn't a daily capsule.
Making it stick
Leave the mat unrolled. The single biggest predictor of whether ten minutes of mobility happens is whether you have to go and find the mat first. Against a wall, in the corner, already open — it costs you nothing and it removes the only real barrier.

Worth knowing
- The bands work as a warm-up too. The first six minutes of this sequence is a complete pre-session warm-up — same kit, different day.
- Ten minutes is the whole ask. If you're negotiating with yourself about it, the session was too long. Cut it to five and keep the streak.
